40-Yard Dash Training at Home With No Equipment

A 6-8 week bodyweight-only plan to train the 40-yard dash at home: sprint sessions, plyometrics, single-leg strength, and start-mechanics drills that need no equipment and little space. It also sets realistic expectations — measurable tenths of a second, not dramatic transformations — and includes a re-test protocol so you can verify the progress is real.

Yes, you can do useful 40 yard dash training at home without equipment. The catch is that it has to look like 40-yard training, not a hard backyard conditioning circuit with sprint names attached. The 40 is 40 yards, or 36.576 meters, and for most athletes it is over in under 6 seconds, so the test is dominated by acceleration, especially the first 10 yards.[1]

That means a $0, no-equipment plan can work if it gives you three things every week: short max-effort accelerations, bodyweight plyometrics, and repeated start-mechanics practice. The realistic target is not dropping half a second because you found one magic drill. It is cleaning up the start, getting more force into the ground, staying fresh enough to sprint fast, and proving a few tenths with the same test setup.

What you need before the first session

You do not need turf, timing gates, a sled, a weight room, or a track. You do need a surface where you can sprint safely and stop safely. A quiet street, driveway, school parking lot, open sidewalk, or grass strip can work if it is flat, dry, and clear of traffic. If you cannot get 40 yards, train the first 10 to 20 yards anyway. That is not a compromise as much as it sounds like one, because the first steps are where a lot of home athletes can actually change the clock.

  • Mark 0, 10, 20, and 40 yards if space allows. If not, mark 0, 10, and the longest safe distance you have.
  • Use shoes you can sprint in without slipping.
  • Use a phone only for filming and timing. Do not turn every rep into a posted max attempt.
  • Leave enough shutdown space after the finish. A fast 40 with a panic stop at the end is bad training.
  • Train fresh. If your legs are cooked from practice or lifting, move the speed session.

The 6–8 week no-equipment plan

Run this plan for 6 weeks if you are already practicing or in-season. Stretch it to 8 weeks if this is your main training block and your body is handling the sprint volume well. A sprint coach writing for Sprinting Workouts estimates that measurable 40-yard improvement can show in 6–8 weeks, with some of the fastest early gains coming from stance and mechanics changes in the first 2–3 weeks; treat that as coaching guidance, not a guarantee.[2]

If you also have team practice, do not force all of this on top. Keep the two acceleration days, keep one strength/isometric day, and drop the optional work first. Speed training does not reward the athlete who survives the most volume. It rewards the athlete who can hit high-quality reps again next week.

Weeks 1–2: build the setup and the first 10 yards

The first two weeks are for learning the stance, filming the first steps, and getting used to full recovery. Do not chase fatigue. If the 10-yard reps get slower or your start gets sloppy, the session is over.

Weeks 3–5: add force without adding junk volume

This is where the plan can start to feel too easy if you are used to conditioning. That is fine. The reps are supposed to be fast, separated, and clean. Garage Strength, in its coaching material on 40-yard and bodyweight speed training, uses short sprint prescriptions such as repeated 15-meter accelerations and bodyweight speed exercises for athletes training without a full setup; use that idea carefully at home by keeping the reps short and the rest honest.[3][4]

The last block should make you feel faster, not tougher. Keep plyometrics crisp, reduce anything that makes your knees, Achilles, or hips feel beat up, and let the sprint days carry the program.

Sprint days: short, fast, and fully recovered

For the 40, the sprint day is the workout. The warmup, drills, and strength work support it. They do not replace it.

A good home sprint session starts with 8–12 minutes of easy movement: skips, leg swings, marching, light build-ups, and two or three relaxed accelerations. Then the real reps begin. Most of your work should live from 10 to 20 yards, with a small number of 30- or 40-yard reps if you have the space.

Full recovery matters. BrianMac’s sprint guidance prescribes about 5 minutes of recovery per repetition for speed work, which is a useful reminder that max-speed training is not supposed to feel like a gasping interval session.[5] At home, use this rule: if you cannot explode out of the stance with the same pop, you have not rested long enough.

  • 10-yard reps: rest 2–3 minutes.
  • 20-yard reps: rest 3–4 minutes.
  • 30–40 yard reps: rest 4–6 minutes.
  • If the next rep would be slower because you are tired, wait or stop.

This is the part most self-coached athletes mess up. They turn six good starts into 20 tired starts because the workout does not feel long enough. A tired 40-yard rep can build toughness, but it is not the cleanest way to train a faster first 10.

Start mechanics: win the first steps before you worry about the finish

A 40-yard dash does not give you much time to fix a bad start. If you pop straight up, take a huge first step, or stumble into your second step, the rest of the run becomes a rescue job.

Loren Landow’s Human Kinetics coaching excerpt describes acceleration as “trading inches for angles” and warns against the common mistake of effectively running 38 yards because the athlete gives away the first two yards with a poor setup.[6] That is a good way to think about home training: you are not trying to look low for a photo. You are trying to create an angle that lets you push backward and drive forward.

NFL.com’s Brett Fischer gives a practical first-steps target: three half-steps through the first 5 yards and six to seven steps through 10 yards, with a positive shin angle.[7] Do not force the exact count if your body size makes it awkward, but use it as a check against the two big errors: standing up too soon and reaching too far with the first step.

Your no-equipment start block

  1. Set your front foot behind the line and your back foot where you can push, not where you look the lowest.
  2. Put the down hand just behind the line. Keep enough weight forward that the first move is a push, not a rock backward.
  3. Set the back arm high enough that it can rip backward on the first movement.
  4. On the first three steps, push the ground away and keep the head and chest from popping up.
  5. Film from the side once or twice per session. Look at shin angle, body angle, and whether the first step lands under you or way out in front.

Do not practice starts only when you are tired. Put the start block before the timed sprints or between early reps while you are still sharp. Two clean filmed starts tell you more than 15 ugly starts you barely remember.

Plyometrics: enough bounce to support speed

Plyometrics belong in this plan because sprinting asks you to hit the ground hard and leave it fast. They do not need to become a separate circus. The Athletics Coach review notes that Rimmer and Sleivert’s 2000 work found plyometric training improved 40-meter sprint times about as much as sprint training, and that de Villarreal and colleagues found one plyometric session per week improved 20-meter sprint performance over 7 weeks.[8]

That supports using one or two plyometric touches per week, not jumping every day. For a no-equipment athlete, the best options are simple and easy to judge.

Keep landings quiet, contacts crisp, and total volume low. If the jumps start sounding heavy, or if you are bending deep and grinding each rep, you have drifted away from speed support and into leg punishment.

Bodyweight strength: fill the weight-room gap

No bodyweight plan can perfectly replace heavy lifting or resisted sprinting. That does not make bodyweight strength useless. It means the job is narrower: build enough single-leg strength, hip control, and isometric stiffness that your sprint reps have a better platform.

Overtime Athletes’ bodyweight speed guidance includes isometric Bulgarian split squat holds in the 30–60 second range, which fits the home athlete well because it is quiet, hard, and does not require a gym.[9] If you do not have a bench or chair, do a regular split squat hold with the back foot on the floor.

The strength work should not leave you sore for the next acceleration day. If your sprint session gets worse after a strength day, cut the strength volume before you cut the sprint quality.

Small-space and quiet-day options

Some days you cannot sprint. Weather is bad, the street is busy, the hallway is too short, or you live above someone who does not want to hear jumps. Those days are not for pretending you did a speed session. They are for practicing positions and keeping the body ready for the next real sprint day.

Overtime Athletes’ wall sprint drill coaching emphasizes body angle, knee drive, and striking the ground under the hips.[10] At home, use a wall, door frame, or sturdy surface only if it is safe and will not slide.

  • Wall sprint holds: 3 x 10–20 seconds per side.
  • Wall sprint switches: 3–5 sets of 5–8 switches per side.
  • Split squat iso: 2–4 x 30–45 seconds per side.
  • Calf iso: 2–3 x 30 seconds per side.
  • Start walk-throughs: 5–8 slow reps from your stance, no sprint.

A quiet day should finish with you feeling better coordinated, not crushed. Save the emotional work for competition. Training at home already asks enough discipline from you.

How much improvement is realistic?

The best expectation anchor here is a 2025 Frontiers in Sports and Active Living study on young American football players. In that study, 27 players improved their 40-yard time by 3.72%, from 5.45 seconds to 5.24 seconds, and improved their 10-yard split by 3.08% over 10 weeks.[11]

That is useful, but it is not a bodyweight-only promise. The study involved supervised training and compared strength plus sprint-training modalities, so a kid training alone on a driveway should not copy the percentage and expect the same result. Use it for scale: real improvement often looks like tenths, not a brand-new athletic identity.

A beginner with a sloppy start may see the clock move sooner because the first fix is technical. A trained athlete may need the whole block to earn a smaller drop. Either way, the improvement only counts if the test setup is consistent enough to believe.

Re-test protocol: make the clock tell the truth

Test at the start, after Week 4, and at the end of Week 6 or Week 8. Do not test every sprint day. Constant testing turns training into a guessing game and makes bad timing feel like progress.

Hand timing is noisy. Wikipedia’s 40-yard dash entry notes that hand times and electronically timed results can differ by around 0.5 seconds.[1] Sprinting Workouts gives a coach’s estimate that hand timing may commonly vary by 0.2–0.3 seconds compared with automatic timing.[2] The exact gap is less important for your home plan than the lesson: do not celebrate a tiny change if the testing method changed.

If possible, have the same person time every test from the finish line and start the watch on your first movement. If you are alone, film from the side so the start and finish are visible, then review the video frame by frame as consistently as your phone allows. It will not be combine-grade timing, but it can be consistent enough to show whether you are trending faster.

Track the 10-yard split separately

The 10-yard split is not extra trivia. It tells you whether the training is fixing acceleration or just giving you a lucky full 40. If your 40 improves but your 10 does not, you may have timed inconsistently, paced the start, or changed conditions. If your 10 improves and the full 40 barely moves, you may be starting better but losing posture or relaxation later in the run.

Common ways home 40 training goes wrong

Carl Valle’s Freelap article frames the 40 as an acceleration test more than a pure top-speed test, which is the point many home routines miss.[12] If a plan never asks you to start hard from a stance, rest fully, and repeat short accelerations, it may be a fitness plan with speed language.

  • Turning sprint day into HIIT: short rest teaches you to run tired, not faster.
  • Jumping too much: plyometrics help only while contacts stay sharp.
  • Changing the test every time: new surface, new timer, new distance, and new warmup make the result hard to trust.
  • Ignoring the first step: a faster 40 starts before you feel fast.
  • Training sore all the time: speed needs a fresh nervous system.

Home training can absolutely be competitive. It just has to be honest. Mark the distance. Sprint short. Rest longer than your ego wants. Film the start. Keep the jumps crisp. Re-test the same way. If you come out of 6–8 weeks with a cleaner first 10 and a few verified tenths off your 40, that is not a small win. That is the kind of progress that holds up when somebody else is watching the clock.
