Can Home Runners Train for a Half Marathon on a Treadmill?

Treadmill-based half-marathon training is a legitimate path to race day, but the 1% incline rule is not the settled number most guides make it out to be. Learn what the evidence actually supports about incline and effort, why the belt feels easier than the road, and how to structure indoor miles so they transfer outdoors.

If most of your half-marathon miles happen on a treadmill at home, you are not automatically undertraining. A home-based plan you can actually complete may be more useful than a purist plan that assumes safe roads, daylight, cooperative weather, and no one sleeping in the next room. The catch is that indoor miles have to be set by effort, not by copying a single incline number from a search result.

The honest answer is: yes, treadmill training can prepare you for a half marathon. Treadmill and overground running are broadly comparable biomechanically, though not identical; a 2020 systematic review and meta-analysis found treadmill and overground running generally comparable, while also noting differences such as longer ground contact time on the belt [1]. That is enough to treat the treadmill as a serious training surface. It is not enough to pretend that a fixed 1% incline turns every treadmill, at every speed, for every runner, into the road.

The 1% incline rule is useful, but it is not a law

The usual treadmill advice says to set the belt to 1% incline to simulate outdoor running. That advice is not nonsense. It comes from a real physiological problem: outside, you move through air; on a treadmill, the belt moves under you and air resistance is largely removed. At faster speeds, that missing air resistance changes the oxygen cost of the run.

The problem is how confidently the rule gets repeated. The commonly cited origin is Jones and Doust’s 1996 Journal of Sports Sciences study, which tested nine trained runners at speeds from roughly 9:11 per mile to 5:22 per mile using Douglas-bag oxygen measurement. In that study context, 0% treadmill running understated oxygen cost by about 1.5–3 ml/kg/min, which RunnersConnect translates to roughly 14–19 seconds per mile of hidden effort; the 1% grade helped compensate for that missing cost across the tested speed range [1].

That is a decent rule of thumb. It is also a narrow evidence base: nine trained runners, a specific speed band, lab measurement, and a question centered on oxygen cost. It does not settle what every home runner should do during an easy recovery jog, a long run while dehydrating in a warm room, or a tempo session on a different treadmill model.

It also should not be dressed up as an ACSM position. RunnersConnect specifically notes that the 1% rule is often misattributed to the American College of Sports Medicine even though ACSM did not issue that kind of universal position stand on the matter [1]. That distinction matters because “ACSM says” sounds like a settled training command. “Jones and Doust found this in nine trained runners under these conditions” is still useful, but it asks you to think.

Why one treadmill setting cannot do all the work

The belt removes some outdoor demands, but it also adds its own. There is less wind resistance. The surface is more regular. There are no turns, potholes, curbs, cambered shoulders, puddles, or little ankle corrections from imperfect ground. At the same time, the moving belt can change stride behavior and ground contact, and the room itself can make the session feel harder because heat and airflow are different from being outside.

Machine differences complicate the issue further. It is the only practical way to reconcile pace, incline, treadmill model, room temperature, sleep, fatigue, and whether the belt you own happens to feel springy, sticky, or miscalibrated. You can still use pace. You can still use incline. Just do not let either one overrule the purpose of the run.

An easy run should feel easy enough to repeat tomorrow. If 1% incline makes that run drift into steady effort, lower the grade. If 0% feels suspiciously floaty and your breathing is lighter than it would be outside at the same pace, add a small incline or nudge the speed. The adjustment is doing its job when the effort matches the session, not when the console displays the number someone told you to worship.

For tempo running, the same rule applies with less room for ego. Treadmill speed charts can help you orient yourself, but they should not become your coach. Incline variation is usually more useful than constant grade.   • Keep most easy miles truly easy. Use incline as a seasoning, not a moral test. If your easy pace outside normally feels relaxed and your indoor version feels labored at the same speed and 1%, adjust the treadmill instead of turning every easy day into medium-hard work.
  • Place tempo work where it belongs. Tempo running can be done indoors, but it should be protected by warm-up, recovery, and a realistic speed. What the treadmill does not teach automatically

The treadmill is excellent at controlled aerobic work. It is weaker at teaching outdoor variability. Race day includes passing people, settling after turns, judging pace without a belt, handling small rises and descents, drinking while moving through space, and staying calm when the surface does not feel like the machine you trained on.

You do not need to solve all of that with a full outdoor training block. If the safest or most realistic plan is mostly indoors, keep it mostly indoors. Recovery also has to be more intentional indoors because the environment can hide stress. You finish in the same room where you started, without the natural cool-down of walking back from a route. After longer treadmill runs, take the extra minutes to cool down, rehydrate, and bring your nervous system out of workout mode. A simple post-workout recovery routine at home is enough; the point is not to turn recovery into another workout.

A practical belt-setting standard

Start with the purpose of the session, then set the machine. For easy days, the right setting is the one that keeps the run easy. For tempo work, it is the one that holds the intended controlled discomfort without turning into a race. For hill work, it is the one that gives you climbing demand without pretending uphill grade equals outdoor specificity. For long runs, it is the one that lets you finish with enough control to train again.

A reasonable default is to begin around 0–1% incline, then adjust by feel. If your treadmill model feels unusually demanding, do not force the incline because a generic guide told you to. If 0% feels too easy at your normal outdoor effort, raise grade or speed modestly.

For newer runners who are still building toward continuous running, the same effort logic applies at lower speeds. A walk-run progression can live on a treadmill without needing race-specific incline debates on day one.
