How to Do Indoor Workouts During a Heat Wave With No AC

Train safely in a no-AC apartment during a heat wave with a check-cool-scale protocol: heat-index go/no-go thresholds, budget fan tactics that respect the CDC safety ceiling, and intensity scaling. The awkward part of indoor workouts during a heat wave is that the room can look normal while your body is already doing extra work. The mat is in the same corner, the fan still turns, the workout is already queued up — but the air is heavy, the sun has been sitting on one wall all afternoon, and sweat is staying on your skin instead of disappearing.

Before you decide whether to train, do not start with motivation. Start with the room. The workable sequence is simple: check the heat and humidity, cool the space if the conditions allow it, scale the session, then watch for red-line symptoms. Check the room before you check your willpower

A no-AC living room is not automatically safer than the sidewalk. It may be shaded, which helps, but it may also have poor airflow, trapped humidity, direct sun through glass, and a floor plan that keeps hot air parked exactly where you exercise. A bookshelf thermometer and a cheap hygrometer are not luxury equipment here; they are the difference between guessing and making a training decision.

Use the National Weather Service heat-index bands as context, not as a perfect apartment lab test. The NWS lists “caution” at 80–90°F, “extreme caution” at 90–103°F, “danger” at 103–124°F, and “extreme danger” at 125°F and above. The same NWS guidance notes that the heat index assumes shade; direct sun can add up to 15°F to the apparent heat load.[1]

The fan rule needs its own line because it changes the decision. The CDC says fans may help below 90°F, but above 90°F a fan can increase body temperature.[2] That does not mean a fan is useless the moment the display touches 90. It means you should stop treating the fan as a safety guarantee.

There is another, slightly higher threshold in the research. A 2024 review in The Lancet Planetary Health found that electric fans should not be expected to provide meaningful body cooling above 35°C, or 95°F, especially for older adults. The same review leaves room for nuance: in younger adults, fans may still reduce some cardiovascular strain even when body cooling is limited.[3] Keep both ideas in view. Below 90°F, airflow is usually a useful first intervention. Around 90°F and above, the workout itself has to shrink. Above 95°F, do not build your plan around the fan saving you.

One apartment-management source recommends a 68–75°F room target for apartment workouts when using a thermometer and hygrometer.[4] That is a comfortable target, not a universal law. In a rental during a heat wave, you may not be able to get anywhere near it. The practical question is whether the room is in a workable range after you improve airflow — or whether today’s workout needs to become shorter, easier, or skipped.

Cool the room only if the room is still coolable

Airflow matters because sweat has to evaporate to cool you. In a still room, humid air collects around your body. Sweat starts dripping instead of evaporating, and the fan on the other side of the room becomes decoration. TrainerRoad describes indoor training without enough airflow as a setup where sweat fails to do its cooling job, and notes that only about 25% of energy used during exercise becomes mechanical work; the rest becomes heat.[5]

That is why the first cooling move is not complicated: move air across your body, not merely around the room. Put the fan where it reaches your torso and face. Keep the mat out of direct sun if you can. If the hallway is cooler than the living room, open the door and create a path for air to move. If one window is baking in afternoon sun, do not train in the stripe of light just because that is where the mat usually lives.

Scale intensity first, then duration

The most useful change is not swapping squats for lunges or finding a magical “summer routine.” It is lowering the heat your body produces. Rebecca Stearns of the Korey Stringer Institute told BBC Future that exercise intensity is the primary driver of rising core temperature, making deliberate pace reduction the primary line of defense.[6]

This is where a lot of home-workout advice gets annoyingly vague. “Go easier” can mean almost nothing when you are already in workout clothes. Use visible changes instead: fewer rounds, slower reps, longer rests, no finishers, no jump intervals, no attempt to beat last week’s time. If you planned to sweat through a continuous circuit, break it into small pieces with real pauses. The Conversation, reporting ACSM guidance, notes that non-continuous exercise with breaks can allow training in hotter conditions than continuous exercise because pauses give the body more opportunity to cool.[7]

The break has to be a break. Stand near the fan, sit if you need to, sip water, towel off, and let your breathing come down. Do not fill every pause with extra calf raises because you feel guilty. In a hot apartment, the pause is part of the cooling system.

A simple heat-wave version of a planned workout might look like this: warm up gently, do one short block, stop and assess, then decide whether to repeat. The first assessment matters more than the plan on paper. If the first block feels strangely hard, if your heart rate will not settle, or if the room feels wetter and heavier than when you started, you have your answer.

What to do with your usual routine

  • Keep the movement pattern, cut the density. If you planned squats, push-ups, and rows, keep them — but stop turning them into a breathless circuit.
  • Remove the peak. Skip sprints, jump squats, burpees, timed finishers, and “as many rounds as possible” formats.
  • Use talkability as a rough guardrail. If you cannot speak in short phrases, the session is probably too hard for a hot no-AC room.
  • End before you need heroics. The goal is to leave with your body temperature coming down, not with the apartment feeling like a sauna you survived.

Hydration helps, but it does not make an unsafe room safe

Drink before the session, not only after you are already hot. Mass General Brigham quotes an American Council on Exercise hydration plan of 17–20 ounces several hours before exercise, 8 ounces 20–30 minutes before, and 4–8 ounces every 15–20 minutes during exercise.[8]

For most workouts under an hour, water is generally enough; electrolytes become more relevant around longer sessions, according to experts cited by CNN.[9] In a no-AC apartment, that is another argument for keeping the session short. If you need a complicated fueling strategy to make the workout feel possible, the workout is probably too ambitious for the room.

The reason the same routine feels harder in heat is not just mood. Heat-exercise reporting from NPR and BBC explains the strain this way: as Ollie Jay of the University of Sydney describes it, during exercise in heat, blood is pulled toward the skin to help with cooling, competing with the blood supply needed by working muscles; NPR discusses this in the context of the body’s roughly 5-liter blood volume.[6][10] Less oxygen delivery to working muscles and more cooling demand mean your heart has more to manage. That is useful information only if it changes your next choice: lower the pace, lengthen the rest, or stop.

Stop at warning signs, not after the set

There are symptoms you do not negotiate with. Stop the session if you feel dizzy, nauseated, headachy, unusually short of breath, or if you develop muscle cramping or unusually heavy sweating. These are heat-illness warning signs identified in public-health guidance and heat-safety reporting.[2][10]

Johns Hopkins describes exercise-related heat exhaustion as a condition in which core body temperature may rise to 101–104°F, and notes that humidity interferes with sweat evaporation, the body’s main cooling path.[11] You are not going to measure core temperature accurately in your living room. That is exactly why the symptom rule has to be blunt: stop early, move to a cooler place if available, cool your skin, and do not restart the workout because you “only had one round left.”

  • Stop immediately: dizziness, nausea, headache, cramping, unusual shortness of breath, or sweating that feels out of proportion.
  • Do not restart that session: symptoms that appear in a hot room are not a cue to modify the final round; they are the end of the workout.
  • Get help if symptoms are severe, worsen, or do not improve with cooling and rest.

The no-AC decision in one pass

If the room is below the fan-safety ceiling, humidity is manageable, and you can move air across your body, a light or moderate indoor workout may be workable. Make the fan useful, move out of direct sun, drink before you start, and break the session into pieces.

If the room is around or above 90°F, treat the original workout as expired. Keep only the parts that can be done slowly, with breaks, and without chasing intensity. If the room is above the range where fans can meaningfully cool you — especially around 95°F and higher — skipping the workout is not a failure of discipline. It is the safe training decision.
