Protect Your Knees for Ski Season With No Equipment at Home

Knee injuries are the most common serious injury in recreational skiing, and because most ACL tears happen before bindings release, conditioning is the main risk lever a skier controls. A quiet, no-equipment bodyweight routine of about 20 minutes, doable in an apartment, targets the documented risk factors — single-leg stability, hamstring and glute strength, core control — with evidence supporting risk reduction, not injury immunity.

The useful, slightly irritating truth about ski knee protection is that you cannot outsource it all to your bindings. Bindings matter, and they should be checked, but ACL injuries often happen in the split second before a binding releases. That leaves a recreational skier with one practical lever before the trip: build enough leg, hip, hamstring, and trunk control that tired turns do not collapse into sloppy knee positions.

That is the point of this ski season home workout with no equipment for an apartment. It is not a “shred-ready” jump circuit. It is quiet, small-space conditioning aimed at the moments that actually make recreational skiers vulnerable: fatigue, cold legs, uneven pressure, one ski catching, and the body twisting while the knee is asked to solve the problem.

Why the knee deserves most of the attention

In recreational alpine skiing, the knee is consistently treated as the main serious-injury problem, not just one body part among many. Posch and colleagues describe the knee as the most frequent injury location, accounting for about one-third of all injuries, and identify ACL rupture as the most common knee injury, making up 15–21% of all ski injuries; in their hospitalized knee-injury cohort, the medial collateral ligament was the most common associated injury at 50.5%.[1]

A separate review by Davey and colleagues reports a similar pattern across studies: the knee was the most common injury site, ranging from 27–41% of skiing injuries, while ACL and MCL ligament injuries represented 10–33% of all ski injuries. The same review cites ACL incidence at about 0.23 per 1,000 skier days.[2]

The number that changes the preparation conversation is not just how often knees are involved. It is the binding problem. U.S. Ski Team pool physician Dr. Greg Lichtman told SKI Magazine that most ACL tears happen before bindings release, and he connected early-season ACL spikes with fatigue.[3] That does not make bindings irrelevant. It does mean “my DIN is set” is not a complete knee plan.

Women skiers have extra reason to take this seriously, without making knee preparation a women-only issue. Davey and colleagues list female sex and lower core strength among ACL risk factors in alpine skiing, and Mass General Women’s Sports Medicine also highlights the higher ACL-risk context for women skiers.[2][4] The routine below works from the same premise for everyone: reduce the avoidable chaos around the knee by training the muscles and positions that help control it.

Cold and fatigue belong in the same conversation. Davey and colleagues note evidence that cold exposure can decrease knee-flexor rate of force development, which matters because the hamstrings help resist forward tibial motion and support the knee during sudden demands.[2] You cannot recreate a windy chairlift in a living room, but you can prepare the muscles you will ask to work when the day gets long.

The apartment routine: quiet, no equipment, knee-focused

Do this routine two or three times per week in the weeks before skiing. It takes about 20 minutes once you know the movements. You need floor space, a wall, and either socks on a smooth floor or a small towel under your heels for the hamstring curls. There is no jumping, no stomping, and no reason to annoy the person downstairs.

Single-leg glute bridges, deadbugs, and side bridges appear in Blizzard-Tecnica’s ski-season injury-prevention exercise guidance, while REI includes hip-clock balance work in its ski-training advice.[5][6] SKI Magazine’s no-weights ski training coverage includes poor man’s leg curls and wall-sit-style holds as bodyweight options for ski legs.[7] Those sources do not prove this exact living-room sequence prevents ACL tears. They do support the exercise choices as ski-relevant, no-equipment movements aimed at the right systems.

1. Single-leg glute bridge

Lie on your back with one knee bent and that foot flat on the floor. Extend the other leg or keep it lightly bent. Brace your ribs down, press through the planted heel, and lift your hips until your body forms a line from shoulders to knee. Lower slowly and quietly.

  • Keep the pelvis level. If one hip drops, use both legs for a few sessions before returning to the single-leg version.
  • Drive through the heel, not the toes, so the glute and hamstring share the work.
  • Stop each rep before your lower back takes over.

This is not a big-looking exercise, which is partly why it belongs here. Skiing asks the hip to keep the thigh from drifting into positions the knee then has to tolerate. A controlled bridge trains hip extension and pelvic steadiness without loading the knee joint through a squat pattern.

2. Poor man’s leg curl

Lie on your back with both heels on a towel, paper plates, or socks on a smooth floor. Lift your hips into a bridge. Slowly slide your heels away until your legs are nearly straight, then pull them back under you while keeping your hips lifted. If that is too hard, lower your hips to the floor between reps or use a shorter range.

Make the lowering phase almost boringly slow. The hamstrings need to control knee motion, not just cramp heroically for two ugly reps. If your floor is noisy, place a towel under each heel and move with less range rather than scraping across the room.

3. Wall sit

Stand with your back against a wall and walk your feet forward. Slide down until you are in a controlled partial squat, not necessarily a deep chair position. Keep your knees tracking over your second or third toes, ribs stacked over pelvis, and feet planted quietly.

The wall sit earns its place because skiing is full of sustained, semi-flexed positions. The goal is not to torch your quads until your form melts. Hold a position where you can keep even foot pressure, breathe, and maintain knee alignment. If the knees start diving inward or the lower back arches hard off the wall, the set is done.

4. Deadbug

Lie on your back with arms reaching toward the ceiling and hips and knees bent to 90 degrees. Gently brace as if you were about to cough. Extend one leg and the opposite arm away from each other, only as far as you can go without your lower back peeling off the floor. Return and switch sides.

A deadbug is a trunk-control drill, not an ab-flailing drill. Ski turns ask the lower body to move under a torso that should not collapse or twist uncontrolled. The slower you move, the more honest the exercise becomes.

5. Side bridge

Start on your side with your elbow under your shoulder. Bend your knees for the easier version or stack your feet for the harder version. Lift your hips and hold a straight line through shoulders, hips, and knees or ankles. Keep the top hip from rolling backward.

This is where obliques, lateral hip muscles, and patience meet. If you can hold 15 clean seconds on the knee-supported version, that is more useful than 45 seconds of sagging and rotating. For apartment training, come down softly between sides instead of dropping onto the mat.

6. Hip-clock balance

Stand on one leg with a soft bend in the knee. Imagine the floor around you is a clock. With the free foot, lightly tap forward to 12 o’clock, out to the side, back on a diagonal, and behind you, returning to center each time. Keep the standing knee aligned over the foot and the pelvis level.

The taps should be light enough that you could do them while someone sleeps in the next room. If you thump the floor or grab furniture every rep, shrink the clock. The value is in the standing leg making small corrections without panic.

How to run it before your trip

If you have six to eight weeks before skiing, start now. REI’s ski-training guidance uses that 6–8-week window as a practical lead time for preparing for ski season.[6] If your trip is closer, the routine can still help you practice control and wake up neglected muscles, but do not make up for lost time by doubling every set and limping into the weekend.

Progress by adding a little work, not by making the exercises louder. SKI Magazine’s ski-leg training coverage uses a simple bodyweight progression from fewer to more sets, such as building from 3 to 6 sets in a circuit context.[7] For this apartment routine, the same idea is enough: begin with the starting dose, then add one set to one or two movements at a time.

  • Week 1: Use the starting dose and leave 2–3 good reps in reserve.
  • Weeks 2–3: Add one set to glute bridges and deadbugs if your form stays clean.
  • Weeks 4–5: Add time to wall sits and side bridges, or add one set of hamstring curls.
  • Weeks 6–8: Keep volume steady and make each rep quieter, slower, and more controlled instead of chasing fatigue.

Keep the promise honest

ACL-prevention programs in sports such as soccer and basketball are often cited for reducing ACL injuries by 40–60%, but Dr. Lichtman notes those figures come from land-sport programs rather than ski-specific public data.[3] That distinction matters. A skier should not hear “do these exercises” as “your knees are now protected.”

What this routine can reasonably claim is narrower and more useful: it trains the systems repeatedly named in ski-injury risk discussions — hamstrings, glutes, lateral hip control, trunk stability, single-leg balance, and fatigue resistance — in a way that fits an apartment and does not require equipment. It is conditioning, not medical rehab. If you already have knee pain, a recent injury, swelling, instability, or a post-surgery plan, that belongs with a clinician, not a generic prevention workout.

The decision is simple enough. If an ACL tear can happen before the binding releases, then the best controllable preparation is not another gear assumption. It is consistent, quiet work that helps you hold shape when the run is chopped up, your legs are cold, and the last turn of the day still has to be made well.
