Pull-Up Form Mistakes That Quietly Block Strength Gains
Pull-up stalls are usually form leaks, not strength limits, and most lifters fix the wrong error first. If your pull-ups have been stuck at the same 3–10 reps for weeks, do not add weight, bands, or another heroic finisher yet. First check whether your reps are actually loading the muscles you think they are. A stalled strict pull-up often looks strong from the front and messy from the side: hips swing forward, the bottom turns into a passive hang, the chin reaches instead of the body rising, or the grip is so wide that the rep becomes short by design.
The fastest way to find the leak is a three-rep video audit. Film normal reps, not your prettiest reps, and fix the first major fault you see before chasing more volume.

The three-rep pull-up audit
Prop your phone at about bar height, a few feet to the side of the bar. The side view matters because it shows the things a front-facing gym mirror hides: hip swing, rib flare, a soft bottom position, and whether your chin is clearing the bar because your body rose or because your neck reached forward.

Fix the biggest leak first
Do not treat every pull-up mistake as equal. A slightly imperfect grip is annoying; a swinging, unpacked, half-range rep changes the exercise. Use this order when reviewing your video.

1. Momentum turns the pull-up into a different rep
On video, this is easy to spot. The feet drift forward, the hips snap, or the knees tuck before the torso rises. The bar may still end under your chin, but the first job was done by body English, not by a controlled pull from the back.
This matters because momentum changes what the rep asks from the prime movers. In a study of resistance-trained subjects, kipping-style pull-ups showed roughly 10.6–13.4% lower activation of primary movers than strict pull-ups, with larger reductions reported for some muscles such as the middle trapezius. That does not make kipping useless; it makes it a conditioning or skill variation rather than the default answer to a strict-strength stall. [3]
Corrective cue: start every rep from a still body, then pull your elbows toward your ribs without letting the hips move first.
Drill: dead-stop singles. Hang still, lightly brace your abs and glutes, perform one strict rep, return to the bottom, pause until your body is motionless, then start the next single. If you cannot stop swinging between singles, you are not ready to count those reps as strict strength work.
2. A passive bottom unloads the back before the rep starts
The bottom of a good pull-up is not a limp hang. Your elbows can be straight without letting the shoulders dump upward. In the video, look for the neck disappearing between the shoulders, the ribs flaring, or the first movement being a shrug instead of a controlled shoulder-blade set.

Corrective cue: at the bottom, get long through the arms but keep your shoulder blades in your back pockets.
Drill: scapular pull-ups. Hang with straight elbows, then pull the shoulder blades down to lift the body slightly without bending the arms. Pause, lower under control, and repeat. Keep the range small. If the elbows bend, you have turned the drill into a partial pull-up and missed the point.
3. The wide-grip lat myth costs you range
A wide grip feels serious because the rep gets harder immediately. That does not mean it is loading the lats better. Often it is just making the movement shorter and putting the shoulders in a less forgiving position.

The useful evidence here is not as clean as gym lore pretends, but it points away from chasing maximum width. In Prinold and Bull’s motion-analysis study of 11 subjects, wide-grip pull-ups showed about 10 degrees of scapular protraction-retraction compared with about 22 degrees for a standard shoulder-width grip, and the authors discussed kinematics associated with shoulder impingement risk. A grip-width EMG synthesis covering work by Dickie, Leslie and Comfort, and Andersen reports a similar practical takeaway: grip width does not appear to meaningfully increase lat activation, while very wide grips tend to shorten the pull and narrow grips shift more work toward the biceps and elbow flexors. That is enough to make a medium grip the sensible default for a stalled home-gym lifter: hands around shoulder width to slightly outside shoulder width, wrists stacked, elbows able to travel down without the shoulders hiking.
Corrective cue: choose the grip that lets you get the cleanest full rep, not the grip that looks widest on camera.
Drill: grip-width comparison set. In one session, film two controlled reps at your current grip and two controlled reps at a medium grip. Use the grip that gives you the clearest bottom lockout, least shoulder shrug, and highest chest path without neck reaching. Do not test this to failure; you are comparing mechanics, not proving toughness.
4. Short reps hide the real stall
A short rep is not automatically lazy. Sometimes it is a clue. If your first three reps have full range and your later reps lose the bottom or top, fatigue is exposing your current strength limit. If every rep is short from the start, you may be training around the weak part instead of strengthening it.
Use visible standards: chin clearly over the bar at the top, elbows locked at the bottom, with the shoulders controlled rather than dumped. Those endpoints are common in pull-up coaching standards because they give you the same exercise to compare from week to week. [1][2]
The mechanism is simple: partial range lets you avoid the positions where you are weakest. That can make the rep count rise while your strict pull-up strength stays flat. The most common version is the top inch disappearing first, followed by a bottom that becomes softer and softer as the set goes on.
Corrective cue: finish by bringing the upper chest toward the bar; start the next rep only after your elbows are straight and your shoulders are still controlled.
Drill: top-position holds. Step or jump to the top, set the chin clearly over the bar without craning the neck, and hold for a short controlled pause before lowering. If the top is the missing piece, own it separately before asking it to survive at the end of a hard set.
5. A loose torso makes the bar feel heavier
The pull-up is an upper-body exercise, but the torso decides whether the force gets transferred cleanly. On video, watch for ribs flaring up, legs drifting behind and then whipping forward, feet scissoring, or the body changing shape every rep. Those are not style differences. They are leaks.

Drill: hollow hang. Hang from the bar, lock the elbows, pack the shoulders, and bring the ribs down until the body feels like one piece. Hold that position before doing any reps. Then perform one pull-up without letting the ribcage pop open. If the brace vanishes as soon as you pull, reduce the set to singles.
6. Your arms are doing first what your back should do first
Forearm burn does not prove bad form. Your hands have to hold the bar. But if your grip and elbow flexors are always the first things to fail while your back feels barely involved, watch the first third of the rep closely.
The arm-dominant version usually has three tells: the elbows bend before the shoulder blades set, the shoulders rise toward the ears as the body moves, and the lifter thinks about pulling the chin to the bar instead of driving the elbows down. Narrow grips can exaggerate this by making the elbow flexors a bigger part of the lift, which is one reason a medium grip is usually a better default when the goal is back-focused strict strength. Drill: one-and-one reps. Do one scapular pull-up, pause in the packed position, then complete one full pull-up from there. Lower under control. This teaches the order you want: shoulder set first, elbow bend second.
What to do after the first leak is fixed
Retest the same three-rep video after two or three sessions of drilling the highest-priority mistake. Do not change five things at once. If the swing is gone but the bottom still collapses, move to shoulder packing. If the shoulders are clean but the top is short, work the top.
